Protein is having a long moment. It is stamped on packaged foods, marketed by every fitness brand, and treated in some corners of the internet as the master variable of human health. The reality is more measured. Protein matters, especially with age and with exercise, but the numbers most people encounter are either too low or wildly too high.
The official Recommended Dietary Allowance of 0.8 grams per kilogram of body weight is not a target; it is the minimum designed to prevent deficiency in most adults. A growing consensus of researchers considers it inadequate for anyone who is active, aging, or trying to preserve muscle during weight loss.
How much you actually need
Current evidence supports a working range of roughly 1.2 to 1.6 grams per kilogram of body weight per day for most adults, and up to about 1.6 to 2.0 grams for those doing serious resistance training or cutting weight while trying to keep muscle. For a 70-kilogram (155-pound) adult, that is roughly 85 to 140 grams of protein per day, depending on goals and activity.
Older adults may benefit from the higher end of that range. Muscle protein synthesis becomes less responsive with age, a phenomenon called anabolic resistance, and low intake accelerates the loss of muscle mass and function known as sarcopenia. Combining higher protein intake with resistance exercise is the most effective way to counter it.
Eating substantially more than this range does not appear to add much benefit in healthy people, and, contrary to a persistent myth, does not harm the kidneys in the absence of pre-existing kidney disease. It does, however, tend to displace other useful foods and cost more.
Where it comes from
Animal proteins, including eggs, dairy, fish, poultry, and meat, are more concentrated and contain all essential amino acids in high amounts. Plant proteins, including legumes, tofu and tempeh, nuts, seeds, and whole grains, are lower in some amino acids individually but can easily meet needs when varied across the day.
The myth of protein combining, popular in the 1970s, has been retired. You do not need to pair rice and beans at the same meal.
Plant-forward diets can meet protein needs without difficulty, but people eating strictly plant-based diets should aim slightly higher, perhaps 10 to 20 percent more, to account for lower digestibility and amino acid profile. Soy, lentils, chickpeas, tempeh, seitan, and quinoa are useful anchors. Processed meats, in contrast, are a poor way to hit protein targets: they are linked to higher rates of colorectal cancer and cardiovascular disease regardless of their protein content.
When it matters
Distribution across the day matters more than the average person realizes. Muscle protein synthesis is maximized by roughly 25 to 40 grams of high-quality protein per meal, with diminishing returns above that. Eating 15 grams at breakfast and 80 at dinner is worse for muscle maintenance than spreading intake evenly.
Around exercise, the window is wider than folklore suggests. Getting a protein-containing meal within a few hours before or after training captures most of the benefit; the 30-minute anabolic window is largely myth. Total daily intake still matters more than any single meal.
Protein at breakfast is worth flagging separately. Most people eat carbohydrate-heavy breakfasts and back-load protein at dinner. Shifting some protein to the morning improves satiety, may support better appetite regulation later in the day, and helps hit distribution targets.
The bottom line
For most adults, aim for roughly 1.2 to 1.6 grams of protein per kilogram of body weight, split across three or four meals, with at least one solid dose (25 to 40 grams) at each. Prioritize whole food sources: fish, poultry, eggs, dairy, legumes, tofu, and modest amounts of unprocessed red meat. Older adults and serious exercisers should aim higher. Nearly everyone else can stop worrying about hitting exotic totals and simply make sure protein shows up at every meal.
