Every food you eat is made of some combination of three things: protein, carbohydrate, and fat. Water and fiber and micronutrients matter too, but these three are the sources of the calories that keep you alive. They are also the source of endless confusion, marketing, and moralizing. High protein is virtuous this decade; carbs were villains for a while; fat spent forty years in exile. None of these reputations survives close reading.
Here is what each one is, what it does, and how much you actually need.
Protein
Protein is a chain of amino acids that your body breaks apart and reassembles into muscle, enzymes, hormones, immune cells, and the structural material of skin and bone. Of the twenty amino acids you need, nine cannot be made internally and must come from food. These are the essential amino acids.
The official RDA is 0.8 grams of protein per kilogram of body weight per day — about 55 grams for a 150-pound adult. That number is a floor, set to prevent deficiency in most healthy adults, not an optimum. Newer work on older adults, athletes, and people trying to preserve muscle during weight loss suggests 1.2 to 1.6 grams per kilogram is a more useful target, spread across meals.
Animal proteins (meat, fish, eggs, dairy) contain all essential amino acids in one package. Plant proteins usually don't, but eating a variety over the day — beans with rice, hummus with pita, lentils with bread — covers the gaps easily. Nothing needs to be combined at the same meal.
Carbohydrates
Carbs are the body's default fuel, particularly for the brain and for hard exercise. They come in a few forms:
- Sugars: single or paired molecules like glucose, fructose, and lactose
- Starches: long chains of glucose in foods like rice, bread, potatoes, and beans
- Fiber: carbs your body cannot digest but your gut bacteria can
The body treats a spoon of table sugar and a bowl of oatmeal very differently, even though both are carbohydrates. The oatmeal comes packaged with fiber, protein, and fat, which slows digestion and blunts the blood-sugar spike. This is why nutritionists talk about carb quality rather than carbs as a category.
There is no essential requirement for dietary carbohydrate in the strict biochemical sense — the liver can make glucose from protein and fat. But diets built around unprocessed carb sources are consistently associated with better cardiovascular and metabolic outcomes than diets built around refined ones, and cutting them out entirely is difficult to sustain and rarely necessary.
The useful question is not "are carbs bad?" but "what is this carb attached to?"
Fat
Fat carries fat-soluble vitamins (A, D, E, K), builds cell membranes, cushions organs, and provides the most energy-dense fuel your body can store. For most of the twentieth century it was blamed for heart disease, a claim that has been substantially walked back.
The categories worth knowing:
- Unsaturated fats — olive oil, nuts, avocado, fatty fish. Consistently associated with better cardiovascular outcomes.
- Saturated fats — butter, cheese, fatty meat, coconut oil. The relationship with heart disease is real but weaker and more context-dependent than once believed. Most guidelines still suggest keeping intake modest.
- Trans fats — mostly industrial, largely banned in the US since 2018. Avoid what remains.
The old advice to make everything low-fat produced a generation of food products loaded with sugar to compensate. That was a mistake, and it is worth not repeating in reverse.
What to actually do
You do not need to weigh your food or memorize ratios. A reasonable default for most healthy adults:
- Protein: aim for a palm-sized portion at each meal, from a mix of sources
- Carbs: favor whole grains, legumes, fruit, and vegetables; keep refined sugars and flours modest
- Fat: cook with olive oil, eat fish and nuts regularly, don't fear whole dairy or eggs
The balance can shift with your goals — more protein if you are building or preserving muscle, fewer refined carbs if you are managing blood sugar — but the core structure barely changes. Most nutrition arguments happen at the edges of a picture that, in the middle, is quite calm.
