Few nutrition topics generate more heat and less light than cooking oils. Depending on which corner of the internet you visit, seed oils are the hidden cause of chronic disease, or coconut oil is a superfood, or olive oil is fragile, or beef tallow deserves a comeback. Most of these claims outrun the evidence.
The boring truth is that the health effects of cooking oils, in the amounts most people use, are small compared with the composition of the rest of the diet. But some choices are clearly better supported than others.
What the evidence actually favors
The strongest human evidence points to oils high in monounsaturated and polyunsaturated fats, with limits on saturated fat and no trans fat. Randomized trials, large cohort studies, and mechanistic work converge on a short list of preferred oils.
- Extra virgin olive oil: the most studied cooking fat, central to the Mediterranean diet, associated with lower cardiovascular events in the PREDIMED trial and many observational studies. Rich in monounsaturates and polyphenols. Contrary to a persistent claim, its smoke point (typically 190 to 210 degrees C) is high enough for sauteing, roasting, and most home frying, and its antioxidants make it relatively stable.
- Canola (rapeseed) oil: neutral flavor, low in saturated fat, contains some omega-3s. Consistently linked with improved lipid profiles when it replaces butter or lard.
- Avocado oil: similar fatty acid profile to olive oil, higher smoke point, but more expensive and less studied.
- High-oleic sunflower and safflower oils: modern varieties bred to be high in monounsaturates, useful for high-heat cooking.
The middle of the pack
Several oils are neither villains nor heroes. Regular sunflower, corn, soybean, and grapeseed oils are high in linoleic acid, an omega-6 polyunsaturate. Contrary to popular alarm, meta-analyses of randomized trials show that replacing saturated fat with these oils lowers LDL cholesterol and cardiovascular events. The theory that omega-6s drive inflammation in humans at typical intakes has not held up in controlled research; blood markers of inflammation do not rise when linoleic acid intake goes up.
That said, these oils are ubiquitous in ultra-processed food, which is itself associated with worse health. The problem is the packaged food, not the oil in isolation.
Peanut and sesame oils have reasonable profiles and add flavor; both are fine for most cooking.
The single largest fat-related benefit in the diet is replacing saturated fat with unsaturated fat, especially from plants.
The oils to use sparingly
Saturated-fat-dominant oils raise LDL cholesterol, and higher LDL raises cardiovascular risk. That includes:
- Coconut oil: over 80 percent saturated fat. Marketing has outrun evidence; it raises LDL similarly to butter. Fine in modest culinary use, poor as a daily staple.
- Palm oil: high in saturated fat, common in processed food, with additional environmental concerns.
- Butter, ghee, lard, tallow: fine in moderation for flavor, but not equivalents of olive oil for daily cooking.
Any oil containing partially hydrogenated fat should be avoided. Industrial trans fats have been largely eliminated from the U.S. food supply, but they persist in some imported and specialty products.
Heat, smoke, and storage
The cooking temperature matters less than internet debates suggest for home cooks. Home stovetop temperatures rarely reach the smoke point of good extra virgin olive oil for sustained periods. Refined oils with higher smoke points (avocado, high-oleic sunflower, refined peanut) make sense for deep frying or wok cooking; extra virgin olive oil is fine for almost everything else.
Store oils in a cool, dark place. Rancid oil tastes off and loses antioxidants; if a bottle smells like crayons or old paint, discard it.
What to actually do
Stock extra virgin olive oil as your default. Keep canola or a high-oleic seed oil for neutral-flavor cooking and higher heat. Use butter, coconut oil, and animal fats for flavor when you want them, not as staples. Do not lose sleep over the seed oil discourse; the meaningful lever is whether you cook at home rather than eating ultra-processed food, and which fats you cook with are a smaller detail than either.
