For about four years now, an obscure endurance-training concept has been steadily colonizing mainstream fitness conversation. Zone 2 has appeared on podcasts, in longevity newsletters, on gym chalkboards, and in the marketing copy of every heart rate monitor sold. The core idea is old — coaches have used variants of it since at least the 1970s — but its recent popularity has generated some confusion about what it is, why it might matter, and how much of it you should actually do.
What Zone 2 is
Zone 2 refers to a specific intensity of aerobic exercise, defined by physiologists as the highest work rate at which your body still relies primarily on fat oxidation and can clear lactate as fast as it produces it. Practically, it is a pace at which:
- You can hold a full conversation, though you'd rather not sing
- Breathing is elevated but nasal breathing is still possible for most people
- Heart rate typically sits in the range of 60 to 70 percent of maximum
- Perceived effort is a 4 or 5 out of 10
This is meaningfully harder than a stroll and meaningfully easier than what most recreational exercisers do when they "go for a run." Most people, left to their own devices, drift into a moderate-hard middle ground that is too hard to be Zone 2 and too easy to build top-end fitness.
Why the fuss
The interest in Zone 2 tracks with growing appreciation for mitochondrial health. Sustained low-intensity aerobic work is one of the strongest known stimuli for building and maintaining mitochondrial density and function — the cellular machinery that turns fat and glucose into usable energy.
Elite endurance athletes have known this for decades. The typical distribution of training in world-class runners, cyclists, and rowers is roughly 80 percent easy and 20 percent hard, with almost nothing in the moderate middle. This pattern shows up so consistently across sports and countries that it has a name: polarized training.
Zone 2 is not a hack. It is the boring foundation on which harder work is built.
What Zone 2 does and doesn't do
It is very good at:
- Building aerobic base and capillary density
- Improving fat oxidation and metabolic flexibility
- Adding volume without accumulating fatigue
- Supporting recovery from harder sessions
It is not particularly good at:
- Rapidly raising VO2 max — that requires higher-intensity work
- Building muscle or strength
- Producing dramatic body-composition changes on its own
The framing of Zone 2 as a longevity intervention is defensible but often oversold. It is a component of a well-rounded aerobic program, not a magic bullet.
How to find your zone without a lab
Gold-standard identification of Zone 2 requires a lactate threshold test. In its absence:
- The talk test: complete sentences comfortably, but pausing to breathe deeply
- Nose breathing: if you can maintain the pace with your mouth closed, you're close
- 180 minus age as a rough heart rate ceiling (this is the Maffetone formula, which is a decent starting point for most healthy adults)
Wearables that estimate zones from a formulaic percentage of max heart rate are often inaccurate. Use them as a rough guide, not gospel.
How much, and how often
A reasonable dose for a general-fitness adult is two to four sessions per week of 30 to 60 minutes. Cyclists and runners in serious training may accumulate significantly more. If you are new to structured cardio, start at the low end.
Zone 2 is a great candidate for the aerobic minutes in your weekly cardio guidelines. It is also compatible with — and complementary to — occasional harder interval work.
What to actually do
- Pick one steady-state mode: cycling, rowing, brisk hiking, easy jogging
- Aim for 30 to 60 minutes at a pace where you can hold a conversation
- Resist the urge to push harder; the discipline is the training stimulus
- Do this two to four times per week
- Layer one harder session per week only after you have a base
Zone 2 will not feel like much while you're doing it. That is the point. The adaptation is slow, quiet, and cumulative — and, over months, unmistakable.
