Sleep and nutrition are the two variables that most consistently separate athletes who progress from athletes who spin their wheels. Neither is glamorous. Both are individually harder to sell than a new training program or a supplement. But the physiological reality is that training is the stimulus, and adaptation happens between sessions, driven mostly by what you eat and how you sleep.
Getting these right is not about perfection. It is about crossing thresholds. Most performance loss from poor sleep and inadequate fueling happens well before either becomes dramatic.
What sleep does for performance
During deep sleep, growth hormone is released in its largest daily pulses, muscle protein synthesis rises, and the brain consolidates motor learning from the day's practice. Studies of athletes who extend sleep to 9 or 10 hours per night show improvements in reaction time, sprint performance, and shooting accuracy. Studies of sleep restriction show the opposite: reduced power output, increased perceived effort at the same workload, elevated injury risk, and impaired immune function.
The National Sleep Foundation recommends 7 to 9 hours nightly for adults, with the higher end more appropriate during periods of hard training.
A missed night of sleep will cost more than a missed workout.
Practical habits that improve sleep are unglamorous but reliably effective:
- Keep a consistent schedule, including on weekends.
- Cool the room, ideally to 65 to 68 degrees Fahrenheit.
- Reduce evening light exposure from bright screens, or use warm-tone modes.
- Avoid caffeine after early afternoon. Its half-life is roughly 5 to 6 hours.
- Limit alcohol before bed. It sedates but fragments sleep architecture.
- Nap strategically. A 20 to 30 minute nap improves alertness; longer naps can dent nighttime sleep.
Energy availability is the foundation
Before worrying about macronutrient ratios or supplement timing, most athletes should ask a more basic question: am I eating enough? Low energy availability, sustained under-fueling relative to training demands, quietly degrades performance, hormone production, bone density, and immune function. The syndrome is best documented in endurance athletes and dancers but occurs in weight-class sports and recreational trainees who diet aggressively while training hard.
Symptoms include stalled progress, persistent fatigue, disrupted menstrual cycles, cold intolerance, and unexplained injuries. Correction is usually straightforward: eat more, particularly carbohydrates, particularly around training.
Macronutrients that matter
Once total energy is adequate, three targets deserve attention.
- Protein: current sports nutrition consensus, endorsed by the International Society of Sports Nutrition and ACSM, recommends roughly 1.4 to 2.0 grams per kilogram of body weight per day for training athletes, distributed across 3 to 5 meals of 20 to 40 grams each. Higher intakes are safe for healthy kidneys.
- Carbohydrates: the primary fuel for moderate and hard training. Intake scales with volume. Recreational trainees need less than the 6 to 10 grams per kilogram sometimes cited for elite endurance work, but skimping on carbs before hard sessions is a common cause of poor training quality.
- Fats: fill the remaining energy needs. Include sources of omega-3 fatty acids, such as fatty fish, walnuts, or chia seeds, at least a few times per week.
Micronutrients matter but are usually handled by a varied diet. Iron status is worth periodic testing, especially for menstruating women and endurance athletes, since low ferritin quietly reduces oxygen delivery.
Timing and hydration
Meal timing is less important than total daily intake for most goals, but a few timing habits improve training quality:
- Eat carbohydrate-containing meals 2 to 4 hours before hard sessions.
- Include protein and carbohydrate in the meal following training, within a few hours.
- Drink to thirst most of the time; weigh yourself before and after long sessions in hot conditions to calibrate.
- Add sodium during long or hot sessions, particularly for salty sweaters.
Caffeine, in doses of 3 to 6 milligrams per kilogram, roughly an hour before training, reliably improves endurance and perceived effort. It is the most evidence-supported performance supplement available and does not require a prescription.
The bottom line
Sleep 7 to 9 hours a night on a consistent schedule. Eat enough total energy to support your training, prioritize protein across the day, and do not fear carbohydrates around hard sessions. These two habits, held steady over months, matter more for performance than any training program you might layer on top.
